Your hamstrings probably aren't tight

Most people who cannot touch their toes have hamstrings of perfectly ordinary length. What they have is a nervous system that has decided the position is a bad idea — and that responds to completely different treatment.

I spent nine years as a musculoskeletal physiotherapist before I taught a yoga class, and in that time I met perhaps four people whose hamstrings were genuinely short. I met several hundred who believed theirs were.

The gap between those two numbers is the most useful thing I know about flexibility, and it changes what you should actually do on a Tuesday evening.

Two different things, one word

"Tight" gets used for two conditions that have almost nothing in common.

The first is structural shortness: the muscle-tendon unit is genuinely shorter than typical, usually after long immobilisation, surgery, or a specific injury with scarring. It is uncommon. It responds slowly, over months, to loaded lengthening.

The second is protective tone: the muscle is a normal length, but your nervous system is holding it at a certain point because it has judged that going further is unsafe. This is by far the more common one. It is not a tissue problem at all. It is a permission problem.

Stretch tolerance, not tissue length, is what changes in the first six weeks of almost any flexibility programme.

How to tell which one you have

There is a rough test you can do without equipment, and it takes about a minute.

  1. Lie on your back. Bring one straight leg up until you feel the familiar stop. Note roughly where it is.
  2. Bring the leg down. Now bend that knee to 90° and hug the thigh toward you, then slowly straighten the knee only as far as the same familiar sensation.
  3. Compare. If the second version gets meaningfully further, your hamstring length was never the limit — the position was.

Then a second check, which is the interesting one:

  • Do the first test again, but this time do it after two minutes of easy walking, in a warm room, with your eyes closed and nobody watching.
  • If your range improves by more than a few degrees, you have just changed your nervous system's assessment of the risk. You did not change any tissue in two minutes. Tissue does not work that fast.

Most people gain range on both checks. That is protective tone, and it is good news, because it moves quickly.

What actually shifts protective tone

Four things, roughly in order of effect.

Load, not length

Counterintuitively, the strongest evidence for lasting range gains is in loaded work at long muscle lengths — Romanian deadlifts, Nordic curls, slow eccentric lowering — rather than passive stretching. Strength through a range is the most convincing argument you can make to a nervous system that a position is safe. Passive hanging in a fold makes a much weaker case.

Time, at low intensity

If you are going to stretch passively, the useful dose is long and mild, not short and severe. Two to three minutes at an intensity you would call "noticeable" beats thirty seconds at "ouch", every time. This is most of what Grounded is for.

Breathing that doesn't brace

Watch someone at their end range and you will usually see a held breath or a shallow, high, fast one. Both signal threat. A slow exhale, particularly one longer than the inhale, does more for a fold than another centimetre of effort.

Not being watched

Somewhat embarrassing to admit as a teacher, but ranges are reliably smaller when people feel observed or compared. It is one of several reasons we do not have mirrors, and one of the reasons the room is capped at fourteen.

The practical version

If you want to be able to fold forward and cannot:

  • Stop testing it daily. Repeated maximal testing is itself a threat signal, and it tells you nothing you did not know last week.
  • Do two sets of slow, heavy-ish hinging twice a week. Weight in your hands, knees soft, spine long, lower under control.
  • Take two long, mild folds a week — three minutes, supported, warm, breathing out slowly.
  • Give it eight weeks before you judge anything.

Most people gain more range from that than from four years of hanging in a forward fold at the end of class, and they keep it.

Why this matters beyond hamstrings

The hamstring is just the clearest case. The same logic applies to nearly every "tight" thing people report — hips, shoulders, thoracic spine. When range changes in minutes, tissue was not the constraint. When you understand that, you stop fighting your body and start negotiating with it, which is both more effective and considerably more pleasant.
